What three minutes of boxing asks of you

A 2015 study filmed 29 Olympic semifinal and final bouts, each three rounds of 3 minutes. Boxing at that level meant about 1.4 actions a second for all three rounds. Every minute held around 20 punches, 2.5 defensive moves and 47 changes of level at the hips. In the third round, winners landed more punches than losers and threw fewer for each one that landed.

A profile of England’s international amateurs helps explain why a round is so tiring. Their heart rates hit maximum in open sparring, and the senior boxers had an average VO2max of 63.8 ml/kg/min. The author concluded that boxing depends on the aerobic and the anaerobic systems working together, so a boxer has to build both.

You do not have to fight to train in rounds. The bag, the pads and shadow boxing all run on the same bell. If you are new to it, start with the beginner session below.

The protocol

This timer rings a bell as each round starts and ends, warns ten seconds before each round ends, has a fullscreen key, and keeps the screen awake where the browser allows; it is free and needs no account. Keep this tab in front, because a browser may pause the sound of a tab you cannot see.

Sessions to try

These are our suggestions. Where one follows a published source, that source is cited under it.

Beginner

6 rounds of 2:00 with 1:00 of rest. Shadow box the first two, then hit the bag for four. In Edit intervals, set Rounds to 6 and Work to 2:00.

Bag work

8 rounds of 3:00. Give each round one job: jab only, body shots, three-punch combinations, then slipping and countering.

Pads

3 rounds of shadow boxing to warm up, then 6 rounds on the pads with a partner. Swap holder and puncher every round.

Full distance

12 rounds as three blocks of 4. In Edit intervals, set Rounds to 4, then open Sets and set breaks and set Sets to 3 and Rest between sets to 3:00.

Wrap your hands and loosen up for 5 to 10 minutes before the first bell.

Common mistakes

  • Dropping your hands when you tire. The guard sags late in a round, so make the last 30 seconds your strictest.

  • Holding your breath. Breathe out sharply with every punch, and breathe through your nose in the corner.

  • Throwing everything at full power. You run out of air early and spend the rest of the round surviving. Mix fast, light shots in with the hard ones, and keep your feet moving.

  • Letting the late rounds go soft. In the 2015 study, round 3 was where winners landed more than losers and wasted fewer punches. Keep your form until the final bell.

Six palettes, and a phase keeps its meaning in all of them

The same four grounds, drawn six ways. Each is solved so that get ready, work, rest and done stay apart, and so the clock stays readable from across a gym. Pick one and the whole page turns with it; this browser remembers the choice.

The app

The same clock, in your pocket

Bursta is being finished for phones. Android comes first and iPhone after it. It is the timer you have above, built as an app: the same reading of the wall clock every frame, so a locked screen, a phone call or a backgrounded app does not make it drift.

  • It keeps sounding with the screen off

The bell lands with the phone locked in your bag and your music still playing. A page in a tab cannot do that.

  • Your own workouts, and a record of them

A builder, a library you name and reorder, a history that fills itself in, and a calendar with repeats and reminders.

  • Made to be read while you are breathing hard

Six palettes, five text sizes, and the phase in the colour of the whole screen. English and Ukrainian.
